Sweat Rate 101: How Much Sodium You're Actually Losing (and How to Replace It)
Quick question: how much sodium did you lose in your last workout? If you have no idea, you're in good company. Most people never measure it. They just drink "a lot of water" beforehand, feel thirsty partway through, and call it hydration.
Here's the problem with that plan. Thirst is a lagging signal. By the time you feel it, you're already down 1 to 2 percent of your body weight in fluid, and your performance has already started to slip. The good news is that figuring out your actual numbers takes about ten minutes and one bathroom scale.
The Sweat Rate Self-Test
- Weigh yourself naked, right before training. Write the number down.
- Train normally for a set period. Sixty minutes is a solid benchmark, but any consistent block works.
- Skip the bathroom breaks if you can, and track anything you drink. If you do drink during the session, note exactly how much in ml or oz so you can add it back into the math.
- Weigh yourself again immediately after, before eating or drinking anything else.
The formula:
Sweat loss (L) = (pre-weight minus post-weight, in kg) + fluid consumed during exercise (L)
Say you start at 75.0 kg, finish at 74.2 kg, and drank 0.3 L during the session. Sweat loss equals (75.0 minus 74.2) plus 0.3, which comes out to 1.1 liters an hour.
Run this test two or three times: once in normal conditions, once somewhere hot or humid, and once during a harder session. That gives you a real range instead of a single guess.
Weight Loss Isn't Just Water
Here's the part almost everyone misses. Sweat isn't pure water. It's a sodium-rich fluid, and the concentration varies wildly from person to person. Depending on genetics, heat acclimation, and diet, sweat sodium ranges anywhere from roughly 200 mg to over 2,000 mg per liter. Two people doing the identical workout can lose wildly different amounts of sodium simply because their sweat is "saltier" or "less salty" than the next person's.
Here's a rough way to estimate what you're actually losing:
Sodium lost (mg) = sweat rate (L/hr) x sweat sodium concentration (mg/L) x hours trained
If you don't know your personal concentration, 800 to 1,000 mg of sodium per liter of sweat is a reasonable starting point for most people. At a 1.1 L/hr sweat rate over a 90-minute session, that lands somewhere around 1,300 to 1,650 mg of sodium lost. That's more than half the total daily intake many nutrition guidelines recommend, gone in a single workout.
Are You a Heavy Sweater or a Salty Sweater?
Watch for these signs:
- White, crusty residue on dark clothing or your hat after training
- Sweat that stings your eyes more than it should
- Cramping that shows up in the same muscle groups on longer sessions
- Losing more than 2 percent of your body weight in a typical hour-long session
